With age, the same lifestyle tends to produce a slightly higher percentage as muscle declines, so strength training matters more over time. Dropping from 26.6 to 24 percent for a woman, or 20 to 17 for a man, is a realistic multi-month project built on training, protein, and sleep.

Combine fitness and average and you get the practical healthy zone: men 14 to 24 percent, women 21 to 31 percent. Inside this zone, body fat is unlikely to be your main health problem.

Athlete bands below it are fine if you got there through training, not through under-eating. The number alone cannot tell the difference, but your energy levels can.

How age shifts things

After 40, muscle mass declines a few percent per decade without resistance training, which pushes body fat percentage up even at constant weight. This is why the scale can lie about aging.

The fix is unglamorous: lift weights twice a week, eat enough protein, and keep moving daily. People who do this hold their percentages decades longer.

A realistic pace is about half to one percentage point per month. Faster usually means muscle loss, which defeats the purpose.
